Eat the Rainbow: What Food Colours Really Mean for Your Gut Health

"Eat the rainbow" is advice you've probably heard before. It sounds like a simple rule of thumb โ€” eat colourful food, it's good for you โ€” but the science behind it is more specific and more interesting than the slogan suggests. Different colours in food aren't just visual variety. They represent entirely different families of plant chemicals, and those chemicals feed entirely different communities of bacteria in your gut.

Why colour is a signal, not just decoration

The colours in fruits and vegetables come from compounds called polyphenols โ€” plant chemicals that protect the plant from environmental stress, UV radiation, and predators. These same compounds, when we eat them, are processed by our gut bacteria and converted into substances that have wide-ranging effects on our health.

Different polyphenol families create different colours. Lycopene makes tomatoes and watermelon red. Anthocyanins make blueberries purple and red cabbage... red-purple. Carotenoids give carrots and pumpkins their orange. Chlorophyll is responsible for green. Each colour group represents a distinct chemical family โ€” and different gut bacteria specialise in processing different families.

That last point is worth pausing on. Eating three red capsicums is nutritionally different from eating one red, one yellow, and one orange capsicum โ€” even though they're the same vegetable. The colour difference reflects a real chemical difference, which feeds a real difference in gut bacteria activity.

Why combinations matter more than individual foods

One of the more surprising findings in food science is that eating different plant foods together can produce benefits greater than eating them separately. Dr Michael Greger, in How Not to Age, highlights research showing that each plant has a unique phytonutrient profile โ€” and that combining foods across different categories increases the likelihood of synergistic effects between those compounds.

NHS doctor Dr Rupy Aujla, whose Doctor's Kitchen programme focuses on food as medicine, puts it simply: focus on diversity above almost any other dietary principle. Not superfoods, not supplements โ€” just a wider variety of whole foods, especially colourful plants.

In practical terms, a colourful stir-fry with broccoli, red capsicum, purple cabbage, and mushrooms does more for your gut bacteria than eating broccoli four times. The diversity itself is the active ingredient.

The problem with eating the same colourful foods every week

There's a trap even health-conscious eaters fall into: eating a varied-looking diet that's actually the same 12 foods repeated. Spinach every day, blueberries every morning, carrots in every salad. These are all excellent foods โ€” but repetition limits the range of gut bacteria you're supporting.

The goal isn't just to eat from each colour group โ€” it's to rotate which foods within each colour group you eat from week to week. Red strawberries one week, red cherries the next. Orange carrots today, orange pumpkin tomorrow. This rotation keeps feeding a broader range of microbial species.
